Weighted walking looks simple from the outside: put on a vest, go for your usual walk. But the effect it has on your body is anything but basic. Here are five things the research points to, from the obvious to the ones nobody talks about.

1. It burns noticeably more calories than your normal walk

Carrying extra load changes the energy cost of walking in a way you can actually measure. In a University of New Mexico study of untrained women, walking with a vest at 15% of body weight increased calorie burn by around 12% over an unloaded walk. Add a slope, and a vest at 10% of body weight pushed that up to around 13%.[1] Small numbers per session, but they stack up over weeks and months without you having to walk further or faster.

2. It builds functional leg strength, not just muscle for show

This one gets underrated. In a randomised trial, older adults doing the exact same 12-week walking and exercise program showed meaningfully better results in strength, sit-to-stand ability and aerobic fitness when a vest was added, results strong enough to be called clinically significant, not just a small statistical blip.[2] A separate six-week study in women aged 65 to 74 found lower-limb power jumped by 10 to 11% from a simple home-based weighted step routine.[3] That's the strength behind getting up off the floor, taking stairs two at a time, and not thinking twice about either.

3. It sharpens balance and the confidence that comes with it

Falls are one of the biggest threats to staying independent as you get older, and it's often the fear of falling, not just the fall itself, that starts limiting what someone's willing to do. Structured programs combining weighted vest walking with balance and strength work have shown real improvements in balance, and in how confident participants felt moving through the world.[4] In a separate study, most adults over 55 said they felt more stable while wearing a vest during exercise.

4. It can support bone health

This is the benefit everyone's heard about, and it deserves an honest caveat. A five-year study by exercise scientist Christine Snow found that postmenopausal women doing jumping exercises in a weighted vest maintained better hip bone density than those who didn't.[5] Separate Mayo Clinic research found that women who built stronger back muscles using a weighted backpack had less than half the rate of spinal fractures a decade later.[6] It's a genuinely promising area, but the studies are still small and the science is younger than people assume. 

5. It may help protect your metabolism during weight changes

Here's one that doesn't get much airtime. In a Wake Forest University trial, older adults who wore a weighted vest during an intentional weight-loss program better preserved their resting energy expenditure (the calories your body burns just existing) compared with those who lost weight without one.[7] That matters because a dropping metabolic rate is part of why weight tends to creep back after a diet. Early days for this research, but it's a genuinely interesting angle beyond the usual "vests build bone" pitch.
